Your breath is one of the fastest ways to calm the nervous system. You don’t need perfection; you need a simple routine you can actually repeat.
The 4–7–8 breathing pattern
1 cycle:
- Inhale through the nose for 4 seconds.
- Hold your breath for 7 seconds.
- Exhale slowly through the mouth for 8 seconds.
Start with 4 cycles. If you feel comfortable, move to 8 cycles.
Body scan: tell your muscles it’s safe
Lying in bed:
- Start at your toes.
- Gently tense for 3 seconds, then release and notice the difference.
- Move slowly up: calves, thighs, pelvis, abdomen, chest, shoulders, arms, face.
This gives your brain a clear message: “There is no physical emergency right now.”

Combine with environment
- Dim lights, quiet room, maybe soft background sound (rain, waves, white noise).
- Try to repeat at roughly the same time each night — the body learns patterns.
If anxiety spikes in bed
Sit up, put your feet on the floor.
Do 4–7–8 breathing or slow 4–4 breathing (inhale 4, exhale 4) for a few minutes.
When your body settles, go back to bed.
